Runner's World posed these and other questions to several top coaches who train and advise thousands of runners preparing for fall marathons, from New York City to Chicago to Dallas to Minneapolis to Portland. Each coach agrees that the long run is the key to marathon success. "Shun long runs in training, and you'll pay the price in the marathon," warns Al Lawrence, an Australian coach and author who works with athletes in Houston.

Running long is a dress rehearsal for the race. "It's a test," says John Graham, who wrote the marathoning book Target 26 and coaches runners on the Internet. "Many runners push too hard on daily runs," says Bob Glover, coach for the New York Road Runners Club. "The long run forces them to slow down and pace themselves wisely--just as they must do in the marathon."

In addition to psychological reasons, there are strong physiological reasons to run long. Robert H. Vaughan is both an exercise physiologist and a top coach of elite and recreational marathoners for the Dallas White Rock Marathon. Vaughan offers the scientific rationale:

There is no perfect distance. Twenty miles is the peak distance used in most training programs in America, if only because 20 is a round number. But in many countries that use the metric system, 30 kilometers (18.6 miles) is equally round and frequently used.

Once you reach 16 miles, you're in long-run territory. That's the point where the psychological and physiological changes kick in. Some coaches prefer to keep track of the long run by time rather than distance--by hours rather than miles. Benji Durden of Boulder, Colo., a former Olympic-marathoner-turned-coach, believes 3 hours is equivalent to running 20 miles.

Your time goal for the long run should approximate the length of time you expect to run the marathon itself, without worrying about distance or speed. For example, if your marathon time goal is 3 hours, you should probably do at least one long run of close to 3 hours. The exception: If you're a first-timer with a goal of 4 hours or slower, you shouldn't do a long run of that length. It's too risky. Instead, do one long run of at least 3 hours, but no more than 3:30.

Speed is of limited importance during long runs, say our coaches. More important is time spent on your feet.

First-timers in most training programs run about the same pace they'll run in the race. Experienced marathoners who run long at race pace risk both injuries and overtraining. While you need to do some running at race pace to condition your muscles to that specific pace, this is best accomplished during midweek speed workouts. "It's better to err on the slow side," says Al Lawrence.

Not every long run needs to be done at the same pace, nor does the pace within each run need to stay the same. Denis Calabrese, director of USA FIT, a national organization that trains marathoners in many cities, suggests that runners do the second half of their training runs faster than the first half, and then do the same in the actual marathon. "The discipline of going out slow, rather than allowing the excitement of the marathon to burn you up, is very valuable," says Calabrese.

If you're looking for a specific pace for your long runs, aim for between 30 to 90 seconds slower per mile than the pace you expect to run in the marathon, but even slower is fine.

If you're a first-time marathoner, you should probably only do one long run of up to 20 miles. Nearly every training program gradually builds runners up to that distance, rests them for two to four weeks, then sends them off to the starting line with a pat on the fanny. And it works. Most runners who faithfully follow their marathon training programs jump from a 20-mile training run to the 26.2-mile distance fairly easily. The excitement of the marathon, coupled with several weeks rest before the big event, helps them bridge the gap. First-timers are often surprised to discover that running the marathon is easier than training for it.

But finishing that first marathon and racing marathons are two different beasts. To improve your time, you need to do more long runs.. Experienced runners don't need to run 23-milers every weekend, but they probably do need between three and six long runs of 18 to 23 miles before they race.

As with novice marathoners, the reason is psychological as much as it is physical. "The more peak-distance runs marathoners do in their training, the more confidence they have," says Bob Williams, who prepares runners for the Portland Marathon. But run too long too often, and you raise your risk of injury and staleness.

Here's where we encountered some disagreement. Not all coaches buy the idea of walk breaks. Runner's World's Amby Burfoot believes that regular walking breaks are helpful--both in workouts and races. Meanwhile, Al Lawrence diplomatically says, "Runners seem to feel better about themselves when they can say, I've run a marathon, rather than I've done a marathon."

But definitely take walking breaks in training and in the marathon if that's what your coach or training program instructs you to do. If you don't walk on long training runs and don't plan on taking walking breaks during the marathon, consider walking for a few brief seconds through aid stations during the race. That way, you can grab more fluids and drink more easily.

There's no single training program that works best for every runner. That's also true when it comes to long runs. Here are some basic guidelines on how long and how often you should do your long runs:

6. How much recovery do you need after long runs?: 긴달리기 후에 얼마 동안의 회복 기간이 필요하나?
Robert Vaughan summarizes the group consensus: "An experienced marathoner with years of training may recover in 48 to 72 hours after a long run, while a novice may require two weeks." Most runners will benefit from a day's rest after doing their weekend long run. After the rest day, a day of easy running is helpful before doing another hard run at a shorter distance. Thus, the typical pattern:

That doesn't mean that the hard run on Wednesday should be another 20-miler. Most first-time marathoners should probably choose a medium run of 5 to 10 miles for their midweek workout. Experienced runners would be more likely to do some form of speedwork or fast-paced running.

Most marathon training programs allow two weeks between peak long runs. Usually medium to long runs (10 to 14 miles) are scheduled on the weekends in between.

Nearly as important as rest after the long run is rest before. No tricks, just sound training and nutritional advice. The coaches we polled cited the importance of hydration and carbohydrate supplementation during long runs. For example, many recommend using energy gels (such as GU, Clif Shot and PowerGel) and energy bars (like PowerBar, Clif Bar and PR*Bar) during the long run.

Bob Williams says dehydration is one of the major sources of long-run fatigue. "Drinking during workouts is as important as drinking during races," he says.

Massages are also valuable to speed recovery after a long run because they ease muscle soreness. Weekly massages during the final six weeks leading up to your peak long run (and eventual marathon) may also help reduce the risk of injury.

Plan to run in the early morning to help you avoid the heat and humidity. If you're doing a 3-hour run, though, it may get warm before you're finished, so be ready for changing conditions. If you haven't started the long run early enough and it's going to be exceptionally hot, postpone the long run until the next day or next weekend.

Plan your route carefully. If you're doing a 20-mile run, try to drive the course so you can familiarize yourself with it and measure it. You want to know in advance that it's approximately 20 miles and that you won't get lost once you're on the way. Try to find lightly traveled roads so traffic isn't a hindrance. A road or trail with plenty of shade is often best. Your route shouldn't be exceptionally hilly (unless you're running a hilly marathon) or windy.

Plan your hydration and food stops carefully. You're going to need to drink and possibly eat something. Either carry sports drinks, water bottles and energy foods with you or plant them along the course the day before your run. And make certain you have immediate access to plenty of cold water and sports drinks right after the run.

Here are six principles to guide you through your long runs and your marathon-training program.
