Lance Armstrong makes the Tour climbs look easy. Ever wonder how he does it?
Do you want an easy way to see how you stack up to Tour de France contenders?
Multiply your body weight in kilograms by seven. The number you see is the number of watts you need to be able to produce, and sustain for at least 30 minutes, to have a chance of winning leTour. I mention that as a fun tidbit of perspective on professional cycling, but what\'s important to understand is that improving your power-to-weight ratio can improve your overall performance.
Maintaining an efficient power-to-weight ratio is a key concern for athletes during the mountain stages of the Tour de France. To determine your power-to-weight ratio, perform a 30-minute uphill time trial using a power meter to monitor the watts you are able to generate on the bike. Next, record your waking body weight and divide this number into the average power you produced during the 30-minute uphill time trial. This will give you your watts-per-kilogram, or power-to-weight ratio. Most Tour de France contenders will be able to produce six to seven watts per kilogram of body weight.
Power-to-weight ratio matters most in the mountains, where riders have to use their power to overcome the effects of gravity. If two riders produce the same wattage, the lighter man will climb faster. On flat ground, gravity and body weight don\'t matter as much, and the man who can produce the highest wattage has the advantage.
An efficient power-to-weight ratio is important for cyclists, and it also plays a vital role for triathletes. Indeed, it may actually play a more important role for triathletes as they have to get off the bike with road-weary legs and carry their full weight through the run. While triathletes need to have strong upper bodies to handle the swim portion of triathlons, it is also important to keep in mind that an overly muscular upper body may hurt them in the end. Power-to-weight ratio may play an even bigger role in events like Wildflower or Ironman Canada, where the hills on the bike course can be extremely demanding on the body.
There are two ways to improve your power-to-weight ratio: improve your ability to produce power and/or lose body weight. Both methods involve hard work and a well-planned program, and you need to approach them in a systematic manner. These two goals complement each other in that the effort required to become a stronger rider burns a lot of calories, and weight loss is almost inevitable. There is a point, though, where these two goals start to come into conflict. At a certain point, it becomes increasingly difficult to burn more calories than you consume while still getting everything you need in order to build strength and fitness.
Fitness first
Improving your fitness takes priority over losing weight because improved fitness provides the mechanism for losing weight. If you lose your fitness in the process of losing weight, you are much more likely to regain those pounds. As your fitness increases, your ability to produce energy increases, which means your ability to burn calories goes up.
When we talk about a rider\'s power-to-weight ratio, we are referring to the maximum power output someone can sustain for prolonged periods of time (30+ minutes). Anyone can produce well over seven watts per kilogram, but there is a big difference between sustaining that power for one minute and completing an entire time trial or mountain ascent at that power. Training to improve your sustainable power output requires long intervals at a steady intensity.
The intensity for these intervals should be just below an athlete\'s lactate threshold power and heart rate. This is an intensity you can sustain for long periods of time because your body can continually process and clear lactic acid. If you were to increase your intensity to your lactate-threshold level, you would accumulate too much lactic acid and be forced to slow down. Novice riders can start with three five-minute intervals, while more experienced and stronger riders can start with two ten-minute intervals. The goal is to progress to the point where you can handle three intervals that
are each 15-20 minutes long.
You can also do a climbing variation of these intervals. While the relative intensity is the same as that for steady-state intervals, your heart rate will be a few beats higher due to an increase in the amount of muscle involved in climbing. Again, the duration of the intervals is the important factor for improving your maximum sustainable power.
Lighten up
You have to work hard to become a stronger cyclist, and working hard requires a lot of energy. To train effectively, it is important to eat enough food to provide you with adequate energy for each workout. Improving fitness involves building and developing energy systems and muscle tissues, and that can only happen when the proper nutrients and energy are present. So, first you have to eat enough food to get through your workouts, and then you have to eat more food to aid in the recovery from workouts. And after that, you need to add even more food to help your body repair structures that were damaged during workouts and produce the necessary adaptations to your training. It is also important to meet all your nutritional needs so your immune system and energy systems are fully functional. When you increase the hours or intensity of your training, you need to consume even more fuel to provide more energy.
In order to lose weight, you need to burn more energy than you consume each day. This is where the goals of improving fitness and losing weight come into conflict. People tend to understand the need to reduce caloric intake for the purposes of losing weight, but too drastic a reduction in calories leaves you without the necessary energy for training, recovery and growth. Your goal should be to consume 300-500 fewer calories than you expend each day. This will translates to losing about .25-.50 kilograms per week without a detrimental affect on your metabolism or energy levels.
How can you reduce your daily intake by 300-500 calories? Colas and fruit juices are packed with sugar. Cut two 12-ounce cans of cola from your diet and you\'ve saved 300 calories. Look for extraneous foods in your diet, things that don\'t add a lot of nutrient value, like sweets and cream sauces. Choose lean cuts of meat and chicken, and eat more fish. Be careful not to cut out the essential parts of your diet, including complex carbohydrates, lean sources of protein and unsaturated fats.
All kilograms are not created equal
You should also look at your body-fat percentage. Most people gain muscle mass as a result of training, even endurance training. When you add muscle and lose fat at the same time, your body-fat percentage drops, even though your total body weight may remain the same. Your goal should be to increase lean muscle mass and decrease body-fat percentage. There are several methods for determining body-fat percentages. Some bathroom scales can measure it by determining how fast electricity travels through your body; it\'s a process called bioelectric impedance. It turns out that electricity travels faster through lean tissue than through fat. Many health clubs and physicians\' offices can also determine your fat percentage by measuring the thickness of a few skinfolds on your body. Both methods are comparable in accuracy. Lean body mass burns energy, so adding some muscle to your body may help you lose some more of that not-so-lean body mass.
할 수 있습니다. lean body mass(요걸 어케 해석을 해야하는지..)
The bottom line is that good health takes precedence over improving athletic performance. Everyone has an ideal weight, the weight at which the body functions at its best. For some that weight may be a bit higher than they would like, so they force themselves below their ideal weights. Attempting to stay under your ideal weight for long periods of time often leads to fatigue, immune system depression and illness. If your goal is to be a stronger, lighter cyclist, concentrate on becoming a stronger cyclist first and you may realize you don\'t need to be a lighter cyclist.
